Mobility is the most skipped part of being an athlete. Nobody brags about their cat cow. But tight hips and stiff ankles quietly steal your speed, mess with your form, and set you up for injuries. The fix takes about five minutes a day, no equipment, and you can do it in your room. Here are the five moves I actually do.

How to do this

Move slowly, breathe, and hold each one for about 30 to 45 seconds (or slow reps where it's a movement). Do it after practice or before bed. It should feel like a stretch, never like pain.

The five moves

1. Downward dogStretches: calves, hamstrings, shoulders, and back

Hands and feet on the floor, hips pushed up and back so your body makes a triangle. Pedal your feet one at a time to work each calf. This one move hits almost the entire back side of your body.

2. Butterfly stretchStretches: hips and groin

Sit tall, press the soles of your feet together, and let your knees fall toward the floor. Gently lean forward to deepen it. Great for anyone who sprints, kicks, or squats.

3. Low lungeOpens: hip flexors, and stretches the quads

Step one foot forward into a lunge and let your back knee rest on the floor. Push your hips gently forward and feel the front of the back hip stretch. Sitting in class all day tightens exactly this spot, so runners especially need it.

4. Cat cowMobilizes: the spine

On hands and knees, arch your back up like an angry cat, then let your belly drop and chest lift. Move with your breath for about 10 slow reps. Your spine handles every sprint and lift, so keep it moving well.

5. 90/90 hip rotationsBuilds: hip mobility and control in both directions

Sit with your front leg bent 90 degrees in front of you and your back leg bent 90 degrees to the side. Keeping your chest tall, lift both knees and rotate them over to the other side. This one builds usable hip mobility, not just flexibility, which shows up in your stride and your squat.

When to fit it in

Attach it to something you already do: right after your cool-down, while you watch a show, or before bed as part of your wind-down. Five minutes most days beats a 40-minute stretching session once a month.

The bottom line
